Yet modern life has engineered movement out of our daily routines, creating a profound mismatch between our biology and lifestyle. HIIT efficiently improves VO2 max, often producing superior adaptations in less time than steady-state exercise. A typical session might involve 4-8 repetitions of 30 seconds to 4 minutes at high intensity (80-95% maximum heart rate) interspersed with equal or longer recovery periods. The time-efficiency makes HIIT appealing, though recovery demands increase with age.

Zone 2 Training: Exercising at an intensity where you can maintain conversation but feel challenged—typically 60-70% of maximum heart rate. This intensity optimally develops aerobic capacity and fat oxidation while remaining sustainable. Many longevity-focused coaches emphasize Zone 2 as the foundation for cardiovascular health, recommending 3-4 hours weekly.

Varied Activity: Swimming provides low-impact full-body conditioning, dancing combines cardiovascular work with coordination and social elements, hiking adds natural environment benefits and variable terrain, and cycling offers joint-friendly sustained effort. Variety prevents overuse injuries while maintaining engagement.

Practical Implementation

For longevity, aim for at least 150 minutes of moderate-intensity or 75 minutes of vigorous-intensity aerobic activity weekly—the minimum associated with substantial health benefits. However, more proves better up to about 300-450 minutes weekly, beyond which benefits plateau and injury risks increase.

A balanced weekly program might include: 3-4 sessions of 45-60 minutes at Zone 2 intensity, 1-2 HIIT sessions of 20-30 minutes including warm-up and cool-down, and daily light activity like walking. Start conservatively if currently sedentary, gradually building duration before intensity. The key is consistency—exercising most days produces better outcomes than sporadic intense efforts.
